Hi thanks i still cant get my head around it espically the codec, is there any way you could give a more step by step explation of how to get those specific settings?
There is not a 'one-size-fits-all' encoding method, but...
try sending your (presumably 16x9) Sequence to Media Encoder,
select the H.264 Format, then scroll down in the 'Preset' list to find
a preset that suits your needs.

In many situations it is generally considered best practice to match the
frame rate of your export to the frame rate of your media/Sequence.
